Massage guns, cold plunges and saunas: what the evidence says.

Each one does something narrower than the marketing claims, and one of them can work against the session you just finished. An honest audit of the recovery shelf.

Most serious trainees end up with a shelf. A percussion gun, a tub in the garage, maybe a sauna membership, and a low background worry that none of it is doing very much. That worry is closer to right than the marketing is, but the answer is not that the whole shelf is useless — it is that each thing does something narrower than advertised, and one of them can work against you if the timing is wrong.

Do massage guns actually do anything?

Yes, within limits that are easy to state. A systematic review of massage guns for performance and recovery concludes that they can help improve short-term range of motion, flexibility and recovery-related outcomes — while specifically not recommending their use for strength, balance, acceleration, agility and explosive activities.

Two details in that review matter more than the headline. The positive results appeared only in the short term, post-intervention or at 24 hours; the long-term effects on recovery, in the authors' words, are still unknown. And they advise against using a gun immediately before a strength activity, especially an explosive one, because it can have performance-harming effects.

The review is also candid that it rests on a moderate-quality, small body of studies. Read plainly: a gun is a reasonable way to feel looser and move a joint further for the next little while. It is not a training intervention, and it should not be the last thing you do before you lift heavy or sprint.

Is a cold plunge helping or costing me?

Depends entirely on what you are training for, which is the part that usually gets left out. A meta-analysis of post-exercise cold water immersion and resistance-training-induced hypertrophy pooled eight studies and concluded that cold water immersion applied immediately after resistance training may attenuate hypertrophic changes.

The authors add their own caveat, and it deserves repeating rather than burying: given the relatively fair-to-poor quality of the studies examined, the result should be interpreted with some caution. There is also a recurring finding in this literature that cold blunts gains in muscle size without necessarily blunting gains in strength, which are not the same outcome and do not have to move together.

Cold water is not the enemy of recovery. It is sometimes the enemy of adaptation, which is a different thing entirely.

The practical reading is about timing and goal. If the session was meant to build muscle, putting yourself in cold water straight afterwards is the one use that may cost you something. If you are trying to back up for a second event the same day, or get through a tournament weekend, blunting soreness is the point and the trade is worth making.

What does the sauna evidence actually cover?

Something genuinely interesting, and not the thing people cite it for. The Finnish cohort work that everyone references — including a long-running study of sauna bathing, blood pressure and cardiovascular mortality in 2,575 middle-aged and older men followed for a median of nearly 28 years — is about cardiovascular outcomes. It is not evidence that a sauna helps you recover from Tuesday's squats.

It is also observational, and the authors say so. Their listed limitations include no generalisability to women, misclassification from self-reported sauna habits, and the standard hazards of cohort designs: residual confounding, reverse causation and regression dilution. In a country where sauna is ordinary, the people using one most often are plausibly the people who were healthier to begin with.

That is not a reason to skip the sauna. It is a reason to be accurate about what you are buying: a pleasant, probably heart-healthy habit with real signal behind it, sitting in a different category from a recovery tool.

Why do the gadgets get overrated?

Because they are discrete, purchasable and pleasant, and the things that actually move recovery are none of those. Sleep, enough food, and a training load that did not spike are what determine how you feel on Thursday. None of them arrive in a box.

There is also a measurement problem. A gun makes a muscle feel different within two minutes, so it feels like it worked. Eight hours of sleep produces no such moment. The tool that gives immediate feedback wins the credit whether or not it did the work — and that is how a shelf accumulates while the sleep debt does not get paid.

So how would you use them?

  • Gun: after, briefly, and not before power work. A couple of minutes on a muscle group to move better. Not five minutes before a heavy single.
  • Cold: away from muscle-building sessions. A rest day, a hot afternoon, or a tournament where getting through tomorrow beats adapting from today.
  • Sauna: treat it as a health habit, not a recovery protocol. Judge it on whether you enjoy it enough to keep doing it.
  • Everything else first. If sleep, food and load are not sorted, no device on the shelf will compensate, and the shelf is a fairly expensive way to avoid noticing that.

When is a gadget the wrong answer entirely?

When the thing you are treating is not soreness. Pain that is sharp, localised to a joint line, or that has persisted well past the usual few days is information, and running a percussion gun over it mostly delays finding out what it is. The same goes for anything with swelling, giving way, locking or a pins-and-needles quality.

The gun review also lists situations where percussion devices are not appropriate at all — among them pregnancy, hypertension, epilepsy, a history of cancer or tumour, and having an implanted medical device such as a pacemaker. If any of those apply to you, that is a conversation with your physician rather than a setting to experiment with.

And if the same area keeps needing the gun week after week, the device has stopped being a recovery tool and started being a workaround. That is the point at which an actual assessment is worth more than another accessory.

Before you buy the next one

A useful test: if the tool is the only thing making the week tolerable, the problem is the week. Load, sleep and an unaddressed restriction explain far more recovery complaints than equipment ever will.

When should I stop reaching for a device?
When the problem is not soreness. Sharp pain, pain at a joint line, swelling, giving way, locking or pins and needles all need assessing rather than percussing. If the same area needs the gun every week, the device has become a workaround for something that has not been addressed.
